4-Day Upper/Lower Split for Busy Dads
Four sessions a week, 40 to 60 minutes each, built to survive a work week and a bedtime routine.

Why four days beats five or six
You already know how to lift. What you don't have is an open calendar. A six-day bodybuilding split assumes you can miss a session and make it up on Sunday afternoon. You can't. Sunday afternoon belongs to a birthday party at a trampoline place.
Four days gives you two upper and two lower sessions per week. Every muscle gets hit twice, which is enough frequency to add strength and size. It also leaves three open days, so when work runs long on Tuesday you slide the session to Wednesday and the week still works.
The week at a glance
Order the days however your week allows. Back-to-back is fine. Upper Monday, Lower Tuesday, Upper Thursday, Lower Friday is the common layout, but nothing breaks if it becomes Monday, Wednesday, Friday, Saturday.
- Day 1 — Upper A: horizontal press, vertical pull, shoulders, arms
- Day 2 — Lower A: squat pattern first, then hinge accessory, quads, calves
- Day 3 — Upper B: vertical press, horizontal pull, side delts, arms
- Day 4 — Lower B: hinge pattern first, then squat accessory, hamstrings, calves
- Off days — 10,000 steps. That's the whole assignment.
How each set is run
This is the part most guys get wrong. You do not need ten sets per muscle. You need a small number of sets that are genuinely hard.
- 1One or two warm-up sets on the first lift of each session. Not on every exercise — just enough to get the joint ready and find the working weight.
- 2Two working sets per exercise, both taken to failure. Failure means the rep you're grinding stalls, not the rep where it starts to burn.
- 3Immediately after the second working set, strip 20-30% off the bar and go again with no rest. That's your drop set. It's one extra effort that costs 20 seconds.
- 4Compounds: 6-8 reps. Isolations: 8-12 reps. If you hit the top of the range on both working sets, the weight goes up next time.
Rest, pace, and the 40-60 minute window
Rest 2-3 minutes between working sets on compounds, 60-90 seconds on isolations. That sounds slow, but with only two working sets per exercise you're running five or six exercises, not twelve.
Do the math: five exercises, two working sets and a drop set each, plus warm-ups on the first lift. That's under an hour if you're not scrolling between sets. Put your phone on the bench face-down and use a timer.
Log every working set
Weight and reps. Every working set. Notes app, spare notebook, back of a receipt — the tool doesn't matter, the record does.
The log is the difference between training and just going to the gym. When you walk in Thursday, you shouldn't be deciding what to load. You should be reading a number and beating it. Add a rep, add five pounds, or hold the weight and clean up the form. One of those three happens every session.
A sample Upper A
Two working sets plus a drop set on each. Warm-ups only on the bench. That's the whole session.
- Flat dumbbell or barbell bench press — 6-8 reps
- Chest-supported row or lat pulldown — 6-8 reps
- Incline dumbbell press — 8-12 reps
- Cable row or one-arm dumbbell row — 8-12 reps
- Lateral raise — 8-12 reps
- Superset: biceps curl and triceps pushdown — 8-12 reps
A sample Lower A
- Back squat or hack squat — 6-8 reps
- Romanian deadlift — 6-8 reps
- Leg press or walking lunge — 8-12 reps
- Leg curl — 8-12 reps
- Calf raise — 8-12 reps
The two rules that keep it alive
First: train early, before the house is awake. A 5am session is done before anyone needs you, and nothing at work can cancel it. Evening training is the first thing a long day eats.
Second: don't restart. If you miss Thursday, Thursday's session happens Friday. The week doesn't reset because one day slipped. Guys who restart every Monday never finish a training block.
What to expect
The first two weeks you're calibrating — finding real working weights and learning what failure actually feels like again. After that, the log starts climbing on most lifts most weeks. Add 10,000 steps a day and roughly a 300-calorie deficit if you're trying to lose the gut, and the split does the rest.
